Every grain that comes out, including the sneaky ones
All grains. Every one. Wheat, oats, rice, corn, barley, rye, spelt, millet, sorghum, farro, amaranth, buckwheat, quinoa. If it's a grain or is commonly grouped with grains, it's out for 30 days. That includes flour made from any of them, and it includes the sneaky places they hide: soy sauce, most condiments, deli meat fillers, "natural flavors" from grain sources, grain-based alcohol.
Read labels. Not obsessively, but carefully. One exposure mid-elimination doesn't mean you've failed and have to start over, but it does mean that day's data is compromised. Just note it in your tracker and keep going.
Meat, fish, vegetables, and fat fill the plate
Real food. Meat, fish, eggs, vegetables, fruit, nuts, seeds, healthy fats, legumes if you tolerate them. This is not a calorie restriction. You are not starving yourself into a result. Eat enough. Eat satisfying food. If you're hungry, eat more.

The first few days off grains and the rough patch
The first few days can be rough, especially if grains were a big part of your diet. Headaches, fatigue, cravings, irritability. Your body is recalibrating. This is normal, it passes, and it's not a sign that you need grains back. Eat enough carbohydrates from whole food sources and drink your water.
Around days 5 to 10, most people start to notice something shifting. Bloating gets quieter. Energy becomes more even across the day. Sleep sometimes improves before people even notice it. Keep tracking. Write it down even when nothing dramatic is happening, because "nothing dramatic" is itself data.
By the end of week three and into week four, you should have a fairly clear sense of your baseline. That's what you're carrying into the reintroduction phase. Hold onto it.
Rating bloating, energy, digestion, cravings, clarity, and skin
Every day, you rate six things: bloating, energy, digestion, cravings, mental clarity, and skin. On a simple scale, first thing in the morning or at the end of the day, whichever you'll actually do consistently.
Memory is not good enough for this. Seriously. You will not remember how your energy felt on day 14 versus day 22. You will not remember whether the bloating was better before or after you started eating more sweet potato. Your brain will collapse weeks of data into a vague impression, and that impression will be wrong half the time.
The trackers exist because the reintroduction phase only works if you have a real baseline to compare against. They're also how you catch slow, subtle changes that you might otherwise explain away or miss entirely. Skin improvements, for a lot of people, creep up quietly. So do cravings going flat. The tracker catches it.
The three-day isolation rule for each test grain
On reintroduction day 1, eat a normal, real serving of the food you're testing. Two to three times that day, with your regular meals. Then eat nothing from that group for the next two days. Keep everything else exactly the same as it was during elimination. Keep tracking.
A reaction can show up within a couple of hours, or it might take a full 48 hours to surface. Gut symptoms, bloating, a return of cravings, brain fog, skin flaring, energy crashing, mood shifts. You're looking for anything that changed from your baseline. If nothing changes, that's a meaningful result too.
After three days, you have your answer for that group. Then you move to the next one.
White rice first, wheat last and why the order matters
The order matters. This is not arbitrary.
Days 31 to 33: White Rice
White rice goes first because it is the least complex grain to digest. The bran and the germ are gone, which means most of the fiber and the compounds that tend to cause reactivity in sensitive people are also gone. It's almost pure starch. Most people do fine with white rice, and that's actually useful information. If white rice bothers you, pay attention to that. If it doesn't, you've already separated one thing out from the pile.
Days 34 to 36: Oats
Oats are technically gluten-free, but they are complicated. They contain their own proteins, they are almost always cross-contaminated with wheat in processing, and some people who react to gluten also react to oats independently. Testing oats separately from wheat tells you whether you have an oat issue, a gluten issue, or both. That distinction is worth knowing.
Days 37 to 39: Corn
Corn is its own thing entirely. Botanically it's a grain, but it's a completely different plant family from wheat or oats, with a completely different protein structure. A lot of people who do fine with other grains react to corn, and a lot of people who struggle with wheat do fine with corn. You won't know until you test it on its own.
Days 40 to 42: Gluten Grains
Wheat, barley, rye and their relatives come last because they contain gluten, which is the most commonly problematic protein in this entire category. By the time you test gluten grains, you already know how your body handles starch (rice), oat proteins, and corn. So if gluten grains cause a reaction, you can actually attribute it to the gluten grains and not to "grains in general." That's the whole point of the ladder.
Testing two grains at once and other data killers
Testing more than one group at a time. Don't. The data becomes worthless the moment you mix them.
Quitting during the hard days at the start and calling it a failed experiment. Those hard days are not the experiment. The experiment starts once you have a baseline.
Eating the test food only once on reintroduction day. Eat it properly, at a real serving size, multiple times that day. A tiny taste is not a test.
Forgetting to track on the "nothing interesting happened" days. Those days are your baseline. They are the most important days to have on record.
Getting so focused on the outcome they want that they talk themselves out of a reaction, or into one. Your job is to observe, not to wish. Write down what actually happened.

What the evidence actually says
Grains are not one food. Reviews of non-celiac gluten sensitivity distinguish gluten-containing wheat, barley and rye from other grains, and celiac disease is a separate condition again with its own testing.
The Harvard Nutrition Source also describes how processing changes a grain's effect on blood sugar, which is why the ladder here starts with white rice and ends with wheat rather than treating every grain as equivalent.
